Exercise and longevity

Regular physical activity is one of the strongest evidence-based strategies for extending healthspan. It supports cardiovascular health, metabolism, muscle, bone, brain function and independence.

Why movement matters

The human body is adapted to regular activity. Physical inactivity increases the risk of cardiovascular disease, type 2 diabetes, obesity, osteoporosis, depression and several cancers.

Even modest increases in movement can produce measurable benefits, especially in previously inactive people.

Cardiorespiratory fitness

Cardiorespiratory fitness reflects how effectively the heart, lungs and muscles use oxygen during exercise. Higher fitness is strongly associated with lower mortality risk.

Endurance activities include brisk walking, cycling, swimming, running and rowing.

Strength and muscle mass

Muscle mass and strength decline with age. This process contributes to frailty, falls and loss of independence.

Resistance training stimulates muscle-protein synthesis and helps maintain strength. Older adults can improve even when they begin training late in life.

How much exercise is recommended?

General public-health recommendations include at least 150 minutes of moderate-intensity aerobic activity per week or 75 minutes of vigorous activity, combined with muscle-strengthening exercise on at least two days.

Additional activity may provide greater benefit, but training should be adapted to fitness and health status.

Daily movement

Structured workouts are only part of the picture. Walking, climbing stairs, gardening and reducing prolonged sitting contribute significantly to total activity.

Short movement breaks throughout the day can improve glucose regulation and circulation.

High-intensity interval training

High-intensity interval training alternates short periods of intense effort with recovery. It can improve fitness efficiently.

It is not appropriate for everyone and should be introduced gradually, particularly in people with cardiovascular risk or little training experience.

Balance and flexibility

Balance training reduces fall risk, while mobility work can support comfortable movement. Tai chi, yoga and targeted exercises may be useful additions.

Exercise and the brain

Physical activity supports blood flow, neuroplasticity and mood. It is associated with lower risk of cognitive decline and depression.

Exercise also improves sleep and stress regulation.

Exercise and inflammation

Regular moderate activity is associated with lower chronic inflammation. A single intense session temporarily increases inflammatory signals as part of adaptation.

Insufficient recovery and excessive training can produce persistent fatigue and injury.

Recovery and protein

Muscles require sufficient protein, energy and sleep to adapt. Older adults may benefit from distributing protein across meals.

Rest days and variation in training intensity reduce the risk of overuse injury.

Starting safely

People with chest pain, severe breathlessness, uncontrolled blood pressure, dizziness or major chronic disease should obtain medical advice before beginning intensive exercise.

A gradual plan is generally safer and more sustainable than a sudden extreme program.

Conclusion

Exercise influences nearly every system involved in aging. A balanced program combining endurance, strength, balance and daily movement is one of the most powerful ways to preserve health, function and independence throughout life.
